Bone responds to strain magnitude and rate, not to time under tension. Loads at or above roughly 70 to 80 percent of one-rep max, plus impact where appropriate, are what produce osteogenic signal. Do I have to test a one-rep max to know?

I’ve been training twice a week for a year and nothing’s changing.

Then it’s load. Frequency is solved; the stimulus isn’t sufficient. Add weight until your last two reps are genuinely difficult, and expect the first two weeks to feel like a different sport.

I train four times a week and I’m always sore and tired.

That’s usually neither — it’s recovery. Sleep, protein intake around 1.6 g/kg bodyweight, and at least one genuine rest day. More frequency on top of insufficient recovery doesn’t produce more adaptation.

Myth vs Fact: Midlife Strength Training

Myth: Heavy lifting is dangerous after 45. Fact: Progressive load with sound technique is one of the better-supported interventions for bone density and fall prevention in this age group. Untrained tissue is the risk factor, not load itself.

Myth: You need longer recovery, so train less often. Fact: You need longer recovery per session at high intensity, which is an argument for distributing volume across more sessions, not fewer.

Myth: Light weights and high reps are the safe option. Fact: They’re safe and they’re insufficient for bone and for high-threshold motor units. Safe and effective aren’t in conflict here; light-and-endless is just a different stimulus.

Myth: Cardio matters more now. Fact: Both matter, for different outcomes. Cardio doesn’t preserve lean mass or bone. Strength work doesn’t produce the same cardiovascular adaptations. This isn’t an either-or budget.

Three full-body sessions, non-consecutive. Each session: one lower-body push (squat or leg press), one hinge (deadlift or hip thrust), one upper push, one upper pull, one carry or core piece. Three sets each, 6 to 12 reps, last two reps hard.

How fast should I add weight?

When you can complete all prescribed reps with two in reserve, add the smallest available increment next session. That’s often 2.5 to 5 lb on upper body, 5 to 10 lb on lower. Slower than you want, faster than you think over a year.

How long before something changes?

Strength gains show within 3 to 4 weeks, mostly neural. Visible body composition change takes 10 to 12 weeks. Bone density changes are measured over 12 months or more, which is why this has to become permanent rather than a project.
